BEGINNER – 4-WEEK STRATEGY FOR EFFECTIVE FITNESS PROGRESS
PHASE 1: WEEKS 1–2
**Monday – Cardiovascular Conditioning**
30 minutes of easy jogging or brisk, controlled walking.
**Tuesday – Recovery & Mobility**
Active recovery or gentle stretching to help your body recover between training sessions.
**Wednesday – Cardio & Core**
20 minutes of steady cycling followed by 10 minutes of focused core and abdominal exercises.
**Thursday – Full Recovery**
Take a complete rest day to allow your body to recover.
**Friday – Interval Training**
Structured intervals to improve cardiovascular fitness and gradually increase your ability to handle higher-intensity exercise:
* 1 minute of higher-intensity running
* 2 minutes of easy recovery walking
* Repeat the cycle 8 times
**Saturday – Active Recovery**
45 minutes of relaxed walking or easy, low-impact swimming.
**Sunday – Rest Day**
Complete rest to allow your body to recover and prepare for the next training week.

**Monday – Endurance Progression**
40 minutes of continuous jogging at a comfortable pace to gradually improve aerobic endurance.
**Tuesday – Bodyweight Strength Training**
Functional bodyweight exercises to build basic strength and support overall movement quality:
* Squats
* Push-Ups
* Planks
* Perform each exercise for 3 sets
**Wednesday – Steady-State Cardio**
30 minutes of steady cycling or moderate-to-challenging elliptical training.
**Thursday – Full Recovery**
Take a complete rest day to support recovery and prepare for the next training session.
**Friday – Advanced Intervals**
Gradually increase the intensity and training density:
* 2 minutes of higher-intensity running
* 1 minute of easy walking or light jogging
* Repeat the cycle 10 times
**Saturday – Extended Endurance**
60 minutes of relaxed, low-intensity endurance activity to develop your aerobic base.
**Sunday – Rest Day**
Complete rest and recovery before beginning the next training cycle.

* Complete a specific 5–10 minute warm-up before every demanding workout.
